Build the sequence from the corral-close time, not only the gun. A perfect routine that ends 35 minutes before standing in cold rain is not the same warm-up.

1. Easy movement

Use only movements practised in training: for example ankle motion, leg swings with support, controlled lunges, and gentle hip movement. Do not add a social-media drill or aggressive stretching because it is race day.
3. Relaxed strides, if familiar
Use a few short controlled accelerations with full easy recovery only when strides already belong in the plan. Stop before sprinting. Acute stretching and warm-up effects depend on method, duration, and task; evidence does not support treating every activity as interchangeable.2
4. Settle before the start
Restore calm breathing, check shoes and bib, remove layers at the planned time, and enter the assigned corral. The final minutes are for control, not another workout.
Match the warm-up to the race plan
First-timer or completion-focused runner
Keep the warm-up short. Walking to the start, several easy minutes, and a few familiar movements may be enough. The first kilometre can complete the transition into race effort.
Performance-focused runner
A longer familiar sequence and relaxed strides may help preserve rhythm, but only when the logistics allow adequate recovery and the routine has been rehearsed.
Run-walk athlete
Warm up with the same movement pattern and first interval planned for the race. Do not run continuously beforehand merely because others do.
Runner returning from disruption
Use the warm-up as a symptom and function check, not clearance. Illness, pain, or altered movement can change the start decision.

Adjust for weather without improvising
Cold or wet
Keep removable layers on longer, protect hands, and shorten passive waiting where officials permit. Hot or humid

Wind
Use sheltered permitted space when available and keep effort-based control. Do not chase pace into a headwind before the race begins.

Follow event and public-health direction. A shortened warm-up does not make unsafe conditions safe.
Rehearse the logistics
During a tune-up or race-specific session:
- eat the familiar pre-race meal at the planned interval;
- travel or wait for a realistic amount of time;
- complete the exact warm-up;
- wait the expected corral gap;
- run the first kilometre under control;
- record what cooled down, felt rushed, or was unnecessary.
Do not test the routine only on a track with instant access to the start. Race-day bathrooms, bag drop, transport, and corrals are part of the system.
