100K Trail Training Without Mountains: A Flat-Ground Plan

A 100K trail plan using treadmills, stairs, strength, hiking, and terrain weekends without pretending they perfectly replace mountains.

The short answer

You can prepare meaningfully for a hilly 100K without living near mountains, but flat running alone is not fully specific. Combine aerobic volume, incline treadmill or stairs, hiking, lower-body strength, cautious downhill exposure, and occasional terrain-specific practice.

Trail intensity is not captured by pace alone. A small trail-running study found important differences between uphill and downhill internal and external loads.1 Another pilot found steep treadmill and overground pole walking were not metabolically identical even at matched vertical speed.2 Use indoor climbing as a tool, not a claim that terrain does not matter.

Translate the course into demands

Before choosing workouts, extract:

  • total ascent and descent;
  • longest continuous climb;
  • steepest relevant grades;
  • surface and technicality;
  • altitude and weather;
  • cutoff and aid spacing;
  • whether poles are allowed;
  • expected darkness.

Use the official course and athlete guide. A generic “mountain race” label is not enough.

Do not add a heavy pack simply to make a session feel mountainous. Use only load you can control and that fits event demands.

A weekly vertical-equivalent session

Choose one method and progress duration gradually:

  1. warm up easily;
  2. complete 4–8 minutes of incline hiking or running;
  3. recover easily for 2–4 minutes;
  4. repeat while posture and effort remain stable;
  5. cool down on flat ground.

Record time, grade, perceived effort, and total vertical estimate. Do not compare treadmill elevation as if it perfectly predicts outdoor performance.

Build hiking as a skill

Most recreational 100K athletes will hike meaningful sections. Practise switching before running becomes inefficient, using hands or poles only as permitted and trained, fueling while hiking, and restarting a run without a surge.

Do not ignore descending

Climbing fitness does not prepare the legs fully for long descents. Downhill running involves high eccentric loading and can produce muscle damage and strength loss.3 If your environment is flat, use occasional safe ramps, stairs, a treadmill capable of decline, or planned terrain visits. Start with small exposure and allow recovery.

A course-specific proof day

Four to eight weeks before the event, schedule a bounded rehearsal where possible:

  • similar time on feet, not full race distance;
  • meaningful ascent and descent;
  • race shoes, pack, poles, and fueling;
  • planned hiking transitions;
  • a recovery cost the plan can absorb.

If travel is impossible, combine incline work with a later easy flat session, but label the uncertainty honestly.

A worked flatland week

This example shows how to assign jobs without turning every session into vertical work:

Progress the week by improving one course demand while preserving the aerobic base. Concurrent-training research supports training strength and endurance together, but not the idea that every quality should be loaded maximally in the same week.5

Measure jobs, not fake equivalence

Keep separate notes for climbing time, descending exposure, technical footing, hiking, long-run duration, and strength. Do not convert them into one “mountain score.” A treadmill grade can estimate vertical gain, but it cannot price in wind, loose ground, line choice, or eccentric descent load.

Pole studies also show that equipment changes forces and energy cost in task-specific ways.6 Practise poles only if the event permits them, and learn the 100K pole progression before adding them to a fatigued terrain day.

Fueling remains part of course specificity. Ultra nutrition guidance supports rehearsing an individualized, tolerable intake rather than discovering it during the event.7 Use the aid-station rehearsal plan to connect the flatland week to pack access, aid spacing, and stop time.

Safety boundaries

Stairs, treadmills, heat, darkness, technical trails, and weighted hiking introduce different risks. Use handrails and safe environments, follow equipment instructions, and stop for acute pain or severe symptoms. Seek qualified care for persistent pain or health concerns.

Frequently asked questions

Is incline treadmill enough for a mountain 100K?

It is useful for climbing, but it does not reproduce descents, technical footing, weather, or the full course.

Should I match the race’s total elevation every week?

No. Training must be recoverable. Build progressively and use selected specific rehearsals.

Can stairs replace hill repeats?

They can develop vertical work, but movement and loading differ. Use them as one part of preparation.

Do I need to run every climb?

No. Efficient hiking is often a core 100K skill. Practise the decision rather than treating hiking as failure.
