100K Trail Training Weekly Structure: Assign Every Day a Job

Build a 100K trail week around durability, terrain, fueling, strength, recovery, and the life constraints that determine whether training repeats.

The short answer

A useful 100K trail week does not need seven impressive days. It needs a small set of repeatable jobs: easy aerobic work, long-run durability, terrain skill, strength, fueling practice, and recovery. Assign each day one primary job, then change the emphasis to match the course, current capacity, and life stress.

The week should answer:

  • What builds time-on-feet without destroying the next week?
  • Which terrain or equipment skill does the event require?
  • Where will fueling, pack, foot-care, and night decisions be rehearsed?
  • Which day absorbs work, travel, or family disruption?
  • What symptom or recovery signal reduces the plan?

Ultramarathon nutrition and training evidence supports individualized preparation and rehearsal, not one universal mileage formula.1

The six weekly jobs

1. Easy aerobic work

Easy running supports frequency and aerobic volume with a lower recovery cost than repeated hard sessions. Keep it conversational and shorten it when terrain, heat, poor sleep, or accumulated fatigue makes the same route unusually costly.

2. Long-run durability

The long run develops time-on-feet, equipment tolerance, pacing discipline, and fueling practice. It is not a weekly race. Finish with enough control that walking, eating, sleeping, and the next few days remain normal.

3. Terrain skill

Course specificity may mean climbing, descending, technical footing, poles, darkness, heat, or extended runnable sections. Practise one verified demand at a time. Do not add unfamiliar downhill volume, darkness, poles, and a new pack in one session.

4. Strength

Use brief strength work to maintain force and address real needs. Keep it far enough from key trail sessions that soreness does not change mechanics. Concurrent strength and endurance work can develop both qualities, although sequence and programme design affect the response.2

5. Fueling and equipment rehearsal

Use selected long sessions to practise familiar food, fluid, carrying capacity, pack layout, shoes, socks, lighting, and weather layers. The official athlete guide owns aid availability, mandatory kit, crew rules, and cutoffs.

6. Recovery and life capacity

Rest is a planned job. Sleep, ordinary movement, appetite, mood, soreness, and work strain determine whether the week was absorbed. Recovery methods cannot reliably rescue a workload that repeatedly exceeds capacity.3

These are architectures, not prescriptions. The second plan may be better for an athlete whose work schedule, injury history, or recovery makes five running days unreliable.

Decide whether to use back-to-back long runs

Back-to-back long runs can rehearse movement on tired legs, but they are not mandatory proof of ultra readiness. Use them only when the first session is controlled, fueling is established, and the second day does not create a prolonged recovery hole.

The 100K back-to-back progression provides a gate-based approach. If the second day changes mechanics, worsens pain, or disrupts most of the next week, reduce duration or use hiking rather than defending the format.

Make the long run an experiment

Give each long run one primary question:

  • Can the planned pack layout be used without stopping repeatedly?
  • Does a familiar fueling routine remain tolerable at hour three?
  • Can downhill technique remain controlled late in the session?
  • Can poles be stored and redeployed safely?
  • Does foot care prevent a known hot spot from progressing?

Record the answer, not just distance. The next session should change one variable based on what happened.

Add terrain without a sudden load spike

Running-injury research shows heterogeneous associations between training parameters and injury and does not establish one universally safe progression rule.4 Compare terrain by cost, not only by kilometres.

A shorter technical or descending-heavy session may create more muscular damage than a longer flat run. When terrain cost rises:

  • reduce total duration;
  • keep the next day flexible;
  • avoid adding a second new stressor;
  • monitor movement and soreness for more than one morning;
  • repeat a tolerable dose before progressing.

Rehearse darkness safely

Night work should teach lighting, footing, navigation, clothing, and attention. Begin in a familiar supported location with a charged primary light, backup light, communication plan, and route appropriate to the athlete.

Do not create sleep deprivation merely to simulate an overnight race. Sleep loss can impair endurance performance, while individual study protocols and responses vary.5 Use the 100K night-running guide for a separate progression.

Fueling belongs inside the week

Use ordinary easy days for normal eating and selected long sessions for event-specific rehearsal. Record:

  • food and fluid consumed;
  • timing;
  • environmental conditions;
  • gastrointestinal response;
  • energy and decision quality late in the session;
  • what was actually available versus what was assumed.

Sports-nutrition guidance provides ranges and principles, not a personal prescription.1 Hydration needs vary, and both substantial dehydration and excessive drinking can create risk.6

A disruption rule that preserves the week

When a key day is lost:

  1. keep the next planned recovery day if fatigue or illness caused the disruption;
  2. move the long run only if the new position leaves enough recovery;
  3. drop optional intensity before compressing two demanding days;
  4. never repay missed distance by adding it across the next few sessions;
  5. return to the last repeatable structure after a longer break.

The purpose is to protect the next training cycle, not to make the calendar look complete.

Weekly review

Score five items from stable to worsening:

  • easy-run effort at familiar output;
  • movement quality on technical terrain;
  • sleep and appetite;
  • persistent pain or altered gait;
  • ability to complete work and ordinary responsibilities.

One noisy signal is not a diagnosis. Several worsening signals are a reason to reduce load and assess the cause. Trail-running reviews describe varied injury and illness patterns; a weekly checklist cannot diagnose them.8
