The short answer

Practise the HYROX sled push and pull with the current official movement standards, then progress from technique to repeatable work before attempting race-like volume. Record the sled, plates, surface, lane length, work time, rest, and the run that follows because kilograms alone do not describe the demand.

The current HYROX rulebook owns division loads, distances, lane rules, and valid movement.1 Check it again before each race. A different sled or turf can change resistance enough that copying another gym's plate load creates false confidence.

If you do not have regular access to a sled, use the sled-alternatives guide to build component qualities. This article starts when suitable equipment, safe turf, and technically capable supervision are available.

Sled sprint research mostly studies acceleration in team-sport athletes, not eight-station fitness racing.35 HYROX-specific evidence is emerging and includes small samples.2 Use research to understand uncertainty, then let valid repetitions and repeatable transitions set the training dose.

Preflight the setup

Before loading:

  • confirm the current division and rulebook;
  • identify the empty sled mass and added plates;
  • measure the usable lane and turnaround procedure;
  • inspect turf joins, wall clearance, rope, and anchor path;
  • use footwear allowed by the venue and event;
  • create space so nobody crosses the lane;
  • learn stopping and unloading procedures.

Do not compare two venues unless the sled, surface, lane, and method are similar.

Do not add race load, race distance, and compromised running in the same first session.

A four-level progression

Level 1: unloaded and light technique

Learn the sled path, rope, lane, and turn with a load you can control. Use short lengths and full rest. Stop when movement changes.

Level 2: repeatable working lengths

Complete four to six short efforts at a moderate load. Record time and movement quality. Keep at least two repetitions in reserve.

Level 3: heavier or longer work

Increase load or work time, not both. Add a short controlled run only after the sled work itself is consistent.

Level 4: bounded race-specific rehearsal

Use current race standards, a comparable surface where possible, planned breaks, and the run transition. Cap the total session so the following week remains trainable.

Research on time-matched sled work found both lighter and heavier conditions created acute fatigue, and some sprint measures were still reduced after 24 hours.7 That study was not HYROX, but it supports measuring work and recovery rather than calling a heavier sled automatically better.

Use a load-and-surface ledger

Record:

  1. empty sled and added load;
  2. turf or surface;
  3. lane length and number of turns;
  4. total working seconds;
  5. first and final length time;
  6. valid technique or rule errors;
  7. time until running settles;
  8. next-day stairs, soreness, and normal training.

The ledger makes progression portable. “Four plates” is not.

Follow with a lighter week or a technique-only exposure. Resisted-sled meta-analyses show inconsistent comparisons across load prescriptions and participant groups.35 There is no evidence-based universal percentage that guarantees HYROX readiness.

Pacing the push

Start with a posture and step length you can repeat. If the sled stalls:

  • stop forcing a collapsing position;
  • reset safely within venue and rule constraints;
  • shorten the work segment in the next training repeat;
  • review surface, load, and accumulated fatigue.

The race goal is not the fastest first metre. It is valid, repeatable work that leaves enough control for the pull, later stations, and running.

Pacing the pull

Practise rope organization before fatigue. Keep the rope out of the path, use deliberate backward steps, and avoid leaning beyond your control. The official rulebook determines legal technique and completion.

If grip or rope management fails before the legs, solve that specific problem. More push load will not fix it.

Connect the station to running

After a technically successful sled set, run easily for 400–800 metres. Record:

  • first-200 m effort;
  • time until breathing settles;
  • whether posture and stride become normal;
  • whether the next station repeat remains valid.

Use the compromised-running progression rather than racing every transition. HYROX research links faster completion with endurance-related measures, but the initial study does not define one ideal station pace.2

Recovery and weekly placement

Place demanding sled work away from the week's most important running-quality session when possible. Concurrent-training evidence supports developing strength and endurance together, while sequence and fatigue can affect the response.8

Reduce the next exposure when:

  • sprint or easy-run mechanics remain altered;
  • focal knee, hip, back, shoulder, or hand pain appears;
  • work times deteriorate sharply;
  • technique errors repeat;
  • sleep and ordinary function worsen.

What weight should I use?

Use the current official division load only for race-specific rehearsal and only when technique and setup are appropriate. Training loads should reflect current control, surface, and the session job.

Why does race load feel different at another gym?

Sled design, total mass, turf friction, lane length, and maintenance can all change resistance. Record the whole setup.

Should I train heavier than race load?

Not by default. Heavier work may serve a strength job, but it can also change technique and fatigue. Establish valid repeatability first.

How often should I do race-like sled sessions?

Infrequently enough that running, strength, and recovery continue to progress. Technique contacts can be more frequent than demanding rehearsals.
