HYROX Burpee Broad Jumps: Pacing and Practice Progression

Learn the current burpee broad-jump standard, choose a repeatable rhythm, and add race-specific fatigue without turning every workout into a simulation.

The short answer

Train HYROX burpee broad jumps by making every repetition legal, repeatable and directionally controlled before trying to move faster. Learn the current rulebook standard while fresh, measure a short repeatable segment, then add either distance or controlled pre-fatigue—not both at once.

The official HYROX rulebook defines hand placement, foot position, jump requirements, lane conduct, distance and penalties.1 Rules can change by season. The current event document, technical briefing and officials outrank this page and every training video.

Audit the movement while fresh

Use a marked, unobstructed lane and a distance short enough to keep attention on the standard. If filming is allowed, use an angle that shows hands, feet, takeoff and landing.

Check:

  1. the burpee begins and ends according to the current standard;
  2. hand and foot positions are legal;
  3. both feet take off and land as required;
  4. the jump travels forward without leaving the lane;
  5. the next repetition begins from a controlled position;
  6. you can stop safely without obstructing another athlete.

If any point is uncertain, return to the official rulebook or a qualified HYROX coach. Do not practise speed around an invented interpretation.

Longer is not always better. An aggressive jump can create a harder landing and an irregular next repetition. The useful unit is repeatable forward progress under the current standard.

Use rhythm, not a sprint

For a short submaximal segment, record:

  • number of valid repetitions;
  • elapsed time;
  • average jump length only if it can be measured safely;
  • pauses or resets;
  • standard errors;
  • effort from 1–10;
  • first two minutes of the following easy run.

Repeat the same segment with a deliberately slower first quarter. If total time is similar but errors and late pauses fall, the slower opening rhythm is likely more useful. Endurance pacing research is not a direct burpee-broad-jump trial, but it supports testing the cost of an unsustainable opening surge rather than assuming faster always stays faster.8

A four-stage progression

Stage 1: individual repetitions

Reset fully between repetitions. Learn a stable hand placement, foot return, takeoff and landing. Stop before the movement becomes rushed.

Stage 2: short continuous segments

Use two to four short segments with full walking recovery. Keep distance identical so technique and time can be compared.

Stage 3: accumulated distance

Add one segment or a modest distance increase. Do not simultaneously shorten recovery and add load elsewhere in the session.

Stage 4: controlled run-to-station practice

Use two to four rounds of an easy-to-moderate run, a partial burpee broad-jump segment and enough recovery to repeat the standard. A full race simulation is not required.

Separate movement skill from conditioning

If the standard is unreliable while fresh, conditioning is not the first problem. Use a small amount of technique work early in the session.

If the movement is stable but pace fades, build general aerobic work and local strength endurance elsewhere. Useful supporting patterns may include controlled squats, hinges, push-ups, step-ups and low-impact conditioning selected for the athlete. They do not replace the exact movement.

Concurrent endurance and strength work can improve both qualities, but sequence and training status affect adaptation.3 Avoid stacking maximal jumps, heavy lower-body lifting and a hard run without a deliberate reason and recovery plan.

Practise lane decisions

Race execution includes more than the repetition:

  • enter the correct area under control;
  • identify the lane and distance markers;
  • keep movement forward and inside the lane;
  • respond calmly to an official instruction;
  • avoid obstructing others;
  • leave without sprinting the first steps.

Practise these behaviors in a facility-approved marked space. Never create a lane across a public walkway or crowded gym.

A no-rep reset

Use a five-step response:

  1. stop the rushed pattern;
  2. move only as directed by the official or current rule;
  3. reset hands and feet;
  4. complete one clean repetition;
  5. return to the planned rhythm.

Frustration is normal; speeding up while attention is elsewhere is optional. The next valid repetition is the only useful target.

Weekly placement

A simple week might contain:

  • one five-to-ten-minute fresh technique exposure;
  • one general strength session for the identified limiter;
  • one bounded hybrid session when recovery is normal;
  • separate easy and quality running;
  • at least one genuinely easy or rest day.

Use session effort beside distance and valid-repetition counts; perceived effort without volume can mislead.5 If standard errors rise for two sessions, reduce the dose or move the practice earlier rather than forcing more fatigue.

Sleep deprivation can impair endurance performance, but the effect varies across protocols and athletes.7 Do not use a short-sleep day to test maximal jump distance or complex race simulation.

Safety boundaries

Burpee broad jumps combine repeated floor contact, getting up and landing. Use a level, dry, non-slip surface with enough clearance. Remove jewelry or loose objects that interfere with hands. Stop if landings become uncontrolled.

Sharp pain, head impact, dizziness, fainting, chest pain, severe breathlessness or confusion are stop signals. Persistent wrist, shoulder, back, knee, ankle or pelvic-floor symptoms deserve qualified assessment. Return from injury or illness through individual guidance, not a generic progression.

What remains uncertain

There is little direct published research comparing HYROX burpee broad-jump pacing strategies. The cited evidence supports broad principles—progressive concurrent training, monitoring, pacing and recovery—but cannot identify a universal cadence, jump length or weekly volume.3 Your event standard, training history and safe facility setup determine the practical choice.

Race-week checklist

  • Confirm the current rulebook and event briefing.
  • Keep only brief familiar repetitions.
  • Use the rhythm practised under controlled fatigue.
  • Avoid a last-minute full-distance test.
  • Rehearse the no-rep reset.
  • Protect the first part of the next run.
