Begin with two or three nonconsecutive walk-run sessions, repeat weeks when needed and let recovery decide progression. Walking is part of the plan. The useful finish line is completing 5K with control, not proving how much fatigue you can tolerate.

Why a 5K is a better organizing goal than calorie burn

Calories are an estimate, and body weight responds to more than one workout. A 5K gives training a job you can practise: spend more time moving, tolerate small running doses, learn easy effort and recover for the next session.

The capability remains valuable when scale change is slow or absent. NIDDK notes that physical activity can improve health independent of weight loss.

The injury evidence argues for humility

A meta-analysis found higher injury incidence per 1,000 running hours among novice runners than recreational runners. A later review of 36 studies and 23,047 runners found conflicting evidence about specific distance, duration, frequency and intensity rules.

That is why this plan does not promise injury prevention or enforce a universal 10% progression. Use symptoms, normal movement, recovery and qualified guidance to adjust.

Add strength without crowding the week

On one or two non-running days, use a short session built around a squat to a chair, hip hinge, calf raise, row or pull, push and carry. Begin conservatively and stop before form deteriorates. Read the running and strength training guide for a four-day structure.

Keep the weight goal honest

Do not respond to a scale plateau by skipping recovery, under-fueling key sessions or turning every run hard. Track sessions started, comfortable running time, recovery and progress toward the 5K. Health, nutrition or rapid-weight-change questions belong with qualified professionals.
